Sprint acceleration drills improve the part of a run that happens after the start, when you are building speed rather than maintaining it. For most athletes, the first 10 to 30 metres depend on how effectively you push into the ground, project the body forward and gradually rise into an upright sprint position.
These drills suit sprinters, footballers, rugby players and other field-sport athletes. They work best when performed fresh, on a reliable surface and with enough recovery to keep every repetition fast and technically sound.
What sprint acceleration requires
Good acceleration is not simply a matter of moving the legs faster. The first steps should produce strong backward force into the ground. Your body leans forward from the ankles, the head stays in a neutral position and the arms drive actively from cheek to hip.
The body should not remain folded over for the entire run. Instead, the torso rises gradually as the stride length increases. Trying to stand upright immediately can reduce the amount of force directed backward, while leaning excessively can cause short, rushed steps and poor balance.
Acceleration training is usually most specific over distances of 5 to 30 metres. Longer sprints can be useful, but they increasingly train maximum velocity rather than the initial phase.
Effective sprint acceleration drills
Wall acceleration drill
Place both hands against a wall and walk your feet back until your body forms a straight line from head to ankle. Lean into the wall from the ankles, not by bending at the waist. Drive one knee forward, lower it under control, then switch sides while keeping the hips level.
Use two or three sets of 10 to 20 alternating drives. This drill teaches the forward body angle and knee action needed for the first steps without the distraction of a full sprint.
Falling start
Stand tall with your feet about hip-width apart. Lean forward from the ankles until you must take a step to stop yourself from falling. As soon as the foot lands, accelerate for 10 to 15 metres. Let the first two or three steps remain powerful and compact rather than reaching far in front.
Complete four to six repetitions with about one to two minutes of rest. A falling start is a simple way to practise projecting the body forward while avoiding an artificial crouched position.
Three-point start
Place one hand on the ground and position the opposite foot slightly ahead. Keep the hips high enough to move freely, with the shoulders just ahead of the hands. On the start, push through both legs and drive the opposite arm forward before building into the sprint.
Run for 10 to 20 metres and stop before your technique deteriorates. Use four to six repetitions, resting for two minutes or longer when necessary. This option is useful for athletes who need to improve their start from a low position.
Wall switch into sprint
Begin in the wall acceleration position and perform two controlled knee drives on each side. On the final drive, release from the wall and accelerate for 10 metres. The transition should be smooth: do not jump away from the wall or rush the first step.
Try three to five repetitions. This combines the posture practice of a wall drill with the first-step reaction required in sprint acceleration training.
Falling start with a light resistance
Attach a properly fitted resistance band or use a light sled that allows you to maintain a natural sprint posture. Accelerate for 10 to 20 metres with strong, deliberate steps. The resistance should slow you slightly without forcing the hips too low or changing the arm action.
Use three to six repetitions and rest fully between efforts. Heavy resistance is not automatically better. If the load changes your mechanics, reduce it or return to unresisted sprints.

Standing upright too soon
Rising immediately often reduces horizontal force. Think about pushing the ground behind you for the first few steps, then allow the torso to rise naturally as speed increases.
Overstriding
Landing far in front of the hips creates braking forces. Keep the first steps short enough that the foot strikes close to underneath the body, then let stride length develop as acceleration continues.
Ignoring the arms
Quiet or crossing arms can disrupt the rhythm of the legs. Drive the elbows back without lifting the shoulders, keeping the hands relaxed.
Using too much resistance
A heavy sled may turn a sprint into a slow strength exercise. For technical acceleration work, choose a load that preserves the athlete’s normal body angle and step pattern.
Doing too many repetitions
Acceleration drills are most useful when the athlete can produce high force quickly. Once the sprint becomes noticeably slower, extra repetitions usually add fatigue rather than quality.
Surface, footwear and heat considerations in Africa
